Workout of the Day — No. 6
Warm-up: 400m run, then 2 rounds of 10 air squats, 10 ring rows, 10 push-ups, and 30 seconds of samson stretch each side.
Strength: back squat 5-5-5-5-5, building to a heavy but crisp set of five. Coaches are watching depth, not egos, and the safeties are set for everyone.
Metcon: 12 minute AMRAP of 10 kettlebell swings (53/35), 8 pull-ups, and 200m run. Scale pull-ups with bands or jumps; the run is where the workout hides, so jog it if you must but do not walk it.
Finisher: 3 rounds of 20-second hollow holds with 20 seconds rest. Post your rounds to the board, cheer for the 6 a.m. class, and hydrate like it is your job.
Coaching notes: the kettlebell swing is a hinge, not a squat, hips send the bell, arms only guide it. Common faults we will call out today: early arm pull, shallow hinge, and letting the pull-up kip collapse into a worm. If your grip starts failing, switch to hook grip early rather than mid-round heroics.
Scaling guide: new members take swings at 35/26 and ring rows at 8 per round, with the run shortened to 100m. Experienced athletes should treat the pull-ups as butterfly practice and hold a sub-60-second pace per round. The goal is steady movement for the full twelve minutes, not a sprint-and-survive strategy.
Recovery reminder: the posterior chain takes the bulk of today, so the hollow holds double as your abs' receipt for the swings. Foam roll the hamstrings, drink the water, and check the schedule, tomorrow's barbell day will thank you for it.
